Also, you try to lose weight/body fat but may struggle or find diets a tough slog. ⁣⁣

So, here’s a helping hand. ⁣⁣

If your lean, muscular or handle carbs really well then you don’t need to read on…. ⁣⁣

Even when in a calorie deficit, obese individuals especially newbies to the gym will fair better on a low carbohydrate diet. ⁣⁣

If you’re struggling to stick your diet, you’ll find it easier, in some cases even more effective trying a low carb approach, rich is proteins and fats. ⁣⁣

Nothing wrong with carbohydrates, in fact they’re beneficial with aiding performance. ⁣⁣

But the amount of body fat you have is strongly associated with high circulating insulin and a level of resistance to the satiety hormone. ⁣⁣

That’s a tough gig when your trying to drop body fat and be consistent with your diet. ⁣⁣

Those who are pre-diabetic or type 2 can also benefit from a low carb approach too. This was recently confirmed in ‘Dr David Ludwigs 2020 5 month feeding study’ as well. ⁣⁣

Depends on your level of experience, ⁣⁣

If you're used to using MY Fitness Pal – OfCourse set a small calorie deficit but set carbs to just 26% of your calorie intake (520cals if you consume 2000 cals per day). ⁣⁣
⁣⁣
Focus the rest on mostly protein, fats, berry fruits, veg and avoid refined starches and process carbs. ⁣⁣
If your quite new to fitness or proper diets, then try a basic high and low carb day approach. It’s easier, less accurate but more sustainable. ⁣⁣
⁣⁣
On your less active days focus on very minimal carbs ⁣⁣
On your active days add in your starchy carbs but still, avoid refined and processed food. ⁣⁣
⁣⁣
Remember your trying to lose weight/bodyfat whilst your body starts to tolerate carbs better. This will help your body sort out its regulatory hunger hormones, so its easier for you to sustain your diet and see results. ⁣⁣

So treat it as an experiment, give it 2 weeks and then track your progress. ⁣

It’s common for people to struggle in meeting their water requirements for the day. Often leading to headaches, lower concentration, and difficulty performing tasks, even at the mild point of just being thirsty.

You might have already built a routine of staying hydrated before the quarantine, and now your environments changed, so might your healthy behaviors.

First,
Look to, Anchor the habit! – To solidify a new behavior it's helpful to use a prompt!
So, you wanna start drinking more water.
Let’s start from the beginning of the day.
Let’s start with COFFEE 😊, more specifically when you turn your kettle on.

Next,
Install new Behaviour!
You’ll be surprised at how tough it is to consistently add a new behavior into your lifestyle.

Just reflect-back to when you said you challenged yourself to hit the hay ‪at 10 pm‬ every night or when you told yourself you’ll go gym 5 days a week and lasted only a few days.
Make it realistic and achievable for You.

During the boiling of the kettle, you could try drinking a glass of water or if that’s too much strip back the habit to half a glass of water!

Lastly,
Celebrate it! – This will help install this habit and may cause a ripple effect towards other small victories in your day.

I feel that’s quite easy here!

Day 5 of 5: If you’re not measuring your only guessing.

With any goal, especially weight loss, if you start a program, change a method, change your calories, change any variable etc you’ll need to track and see what’s working.

You should be able to answer the “How do I know this to be true?” question.

So let’s get to it.

Whatever you're using to track your progress; whether that be the number on the scale, the weight on the stack, the fit of your clothes, the size of your bum etc.

It’s all data.

That’s it.

You shouldn't be emotionally fuelled by data. Whether its positive or negative.

Emotional eating often doesn’t end well. You're also in quarantine with the snack cupboard two steps away.

This data is information. With this information, comes greater awareness, with greater awareness of what’s happening, puts you in a solid position to do 2 things:
-
1- Modify your approach if negative
2- Continue with your approach if positive.

How does this look in practice?

Goal: I want to lose weight:
Plan:
- Eat healthier and start exercising 3 days a week

Tracking progress?
- using a scales

2 weeks later...
Scale weights gone up.
Crap, what do I do?

Option 1: Modify my approach.
- Record my food intake for 3 days using MyFitnessPal to see how many calories I’m consuming?
- Keep exercising 3 days a week.

3 days later
- “Noticed I was averaging 2300 calories a day”

- “I also add loads of mayo to my salad”

- “Wtf I’ve been having 471 calories worth of cashew nuts a day”

- “There’re calories in oil?”

Plan is:
-Drop calories to 1850 calories
-Learn proper portion control… Also, google what a small portion of cashews looks like.

11 days later…
- Scales down and clothes are fitting better

You’ll notice, if you’re not tracking in some way and just using the scale alone for progress monitoring, you just won’t know directly what’s working or not working, getting frustrated if things go wrong.

Like you’ve dived head-first into the unknown

When you can’t answer the “How do I know this to be true?” question.

Then you’re clearly guessing.

Part 4 of 5 – Dance, Shake, Move

The basics of weight/fat loss embrace the calories in-calories out format in some way placing you into a calorie deficit through Nutrition/Exercise.
Have things changed due to quarantine?

Here’s a quick run-through of 4 areas where your body is burns calories.
-
Right now, reading this, your body is burning calories, due to the requirements of your muscles, organs and digestive processes. It’s the energy you burn at rest and 60-70% of the daily calories you burn come from this.
-
Wonder why most men require and burn more calories than woman? It’s mainly due to the physiological advantage of muscle mass…
You can marginally influence this by weight training, so let’s be realistic since you’re in isolation.
-
It's only minor but to take advantage of this, make sure your home training is intense, so training to ‘near’ failure for example in your exercises like your squats, push-ups etc.
You’ll preserve muscle, preserving the influence of calories burned at rest.
*This is Key for those wanting to drop body fat right now or preserve what they have done so far.

Next is the marginal 8-15% of daily calories burned during digestion of the foods you eat.
This is greater in people who eat more protein, since between carbohydrates and fats, Protein burns the most calories during digestion.
Protein is king.

You have a big influence on the next 2 areas, especially right now during quarantine.

Starting with 15-30% of the calories you burn a day coming from the Exercises you do.
Don’t get tied up in the best or worst type of exercises.
Just choose something you enjoy or try new types of exercises. There’s plenty online.

Losing weight is tough and sometimes even tougher when you're thrown out of routine, confined to your own home and then got only yourself to be accountable to.

Even the introverts will agree there’s only so much alone time surrounded by 4 walls you can endure before you go crazy, possibly with frustration that the worlds against you, blaming COVID-19 on you not achieving results.

The great thing is your not alone, the fitness industry may of seemed for a moment, like it flatlined but there're soo many free resources online now and trainers wanting to help you achieve results.

Even better it’s all now catered to solving a common problem, people are moving less and the ‘capable’ people that moved less before that aren’t taking advantage of this now are missing out.

As mentioned previously social isolation sucks.

But the online world and your mates have your back.

Many of you have found it loads easier to exercise in a gym environment, group or with somebody else.

Many of you may also find it a struggle to push yourselves or exercise in general, getting others involved in your journey, will help with accountability and progression towards achieving your goals.

Part 2 of 5 – Mental clarity with a weekly schedule

We are very much a product of our environment and the quarantine changed this.

In a recent Rapid review study by Brooks. S et al, about the physiological impact from being in quarantine (2020); showed confinement, loss of social/ physical contact and loss of routine were causing boredom, frustration and any extension can actually exaggerate this causing you to feel even more demoralised.

-

“Right I get that, but what’s that got to do with my weight loss goals”

-

Everything, you’re not a robot. You will go through periods of boredom eating, loss of motivation because moralities low. And if your sat down most of the day, you will feel even more fatigued … bye bye workout plans.

-

People thrive in a familiar environment and routine, without this and with uncertainty can cause further anxiety.

-

Yes, your priorities might have changed temporarily, however the goals you aimed to achieve are still there and once you’re ready to get back on that band wagon, you’ll need to adapt and shape your environment for success!

So instead of going through the motion’s day by day, look at what’s in your control and adapt.

-

Having some form of a structure puts you back in control.

-

Try this.

-

Plan your whole week ahead of time, treat your week as a working week, even your weekend days.

You could even just plan day by day. The night before, plan you day. ‘Remember you don’t need to be too strict’.

If you want to go a step further though, you could even tick things off throughout the day, this has positive physiological effects of affirmation.

-

Add in

- Times you start and finish work

- Exercise – Get creative

- Netflix

- Kids homework

- Sainsburys shop

- Day time walks

- Also a fun way to stay sane during quarantine is leaning or mastering a new skill every day. We all wanna become better 💪🏾

- Etc

With routine its easier to see an end point.

Weight loss/Fat loss requires you to have some control of what you're consuming so you can sustain a calorie deficit.

Quarantine has caused closures of many restaurants, we are forced to stay in and keep grocery shopping trips to a minimum.

-

From a diet front – This is great news for your goal.

-

You gotta batch cook!

-

First off - Ditch high calorie foods.

Now most people are not up throwing away food, but any snacks or treats you got tucked away in your cupboards, you’re going to eat them!

-

Boredom eating is playing a huge role in killing your results right now < 🙌🏾Guilty for biscuits!

Some of you may see these as treats but if you feel guilty after eating it, then can you really call that a treat?

Meal Prep!

Here are 3 steps to meal prepping.

1. Get a Pen and Paper. Take 5mins and literally sit down and write out the meals you would like for the week, Monday – Sunday. If applicable get whoever you live with, involved.

If you’re stuck on how many meals to have, start off with 3 meals a day.
Be sure to get some protein in every meal.
-
2. Write a shopping list of all the ingredients you’ll need. (Be mindful that shelves may be limited) Think of alternatives too.

3. Choose a day or two to meal prep. Book these into your diary, as it’s easy to fall into the habit of cooking haphazardly when there’s no structure to your week (More on structure tomorrow).

And think about it, when nothings cooked and you’re hungry, those subconscious urges are powerful little things, they will direct your ass to the sweetest thing in the cupboard…. Unless you cleared it out already 😉
