PHASE 3: LOCKED IN 🔒

Khezia is starting a new phase with a fresh set of exercises, including trap bar deadlifts, hip thrusts, rows and chest presses.

The first step isn’t about lifting the heaviest weight—it’s about learning the movements, building confidence and developing good technique before progressing the load.

Already 9 kg down, we’re now focusing on becoming stronger, shaping the lower body and continuing her fat-loss journey. 💪🔥

Deep squats are often labelled as “bad for the knees”, but that is a major oversimplification.

A 2024 review found that 14 of 15 included studies reported no negative effect of deep squats on knee joint health when performed appropriately.

Depth itself is not automatically dangerous.

What matters more is:

Technique, load, mobility, progression and individual tolerance.

Hamstrings are not just there to bend the knee.

They play a major role in sprinting, deceleration, hip extension and force control.

Research supports eccentric hamstring training as part of injury-prevention strategies, particularly for improving strength and reducing hamstring injury risk.

The bigger lesson: knee stability is a whole-system problem, not a one-muscle problem.

The VMO has been one of the most talked-about muscles in knee rehab for years.
But knee pain is rarely solved by trying to “switch on” one muscle.

A better approach usually includes:

Overall quadriceps strength, hip strength, sensible loading and gradual progression.
The goal is not to chase one muscle.

The goal is to improve the whole system.

“Build strength before power” is a useful coaching idea — but it should not be oversimplified.

Yes, athletes need a foundation of strength.

But performance is not built from strength alone. Power also depends on speed, coordination and how well an athlete can apply force quickly.

That is why in many cases:

strength and explosive work should be developed together, not treated as completely separate worlds.

The key is getting the balance right.

Heavy lifting before an explosive performance task might sound counterintuitive — but this is where PAPE comes in.

With the right setup, a heavy conditioning activity can sometimes improve short-term explosive performance.

That does not mean:

- everyone should max out before competing,
- or that one protocol works for everyone.

The outcome depends on:

- the athlete,
- the exercise,
- the load,
- and the recovery period.

Used properly, it can be a useful tool — especially for jumps and explosive tasks.

DM “SPORT” if you want more performance-based content.
