New Willing to Hurt Wednesday WOD.

This is the last Wednesday of Q3.

Fifteen weeks of work. Fifteen chances to show up, do something hard, and leave a little stronger than you came in.

We’re closing with sprints.

Not because it’s the flashiest workout of the quarter. Because a sprint is the most honest thing we can do. There’s no pacing strategy. No efficiency to optimize. No format to hide in.

Just run as fast as you can, do the work, and go again.

Six times.

TODAY’S WORKOUT
6 ROUNDS FOR TIME
200m Run
12 Toes-to-Bar
6 Burpee Box Overs (24/20)
REST 2:00 BETWEEN ROUNDS
Score: Total time across all 6 rounds (add each split)
STIMULUS
This is a sprint workout. Each round should be a maximal effort.

The run sets the intensity. Toes-to-bar demand midline control when the lungs are burning. Burpee box overs finish each round with power and coordination.

The 2:00 rest is real. Use it fully. The goal is to match or beat your round 1 time in every subsequent round.

Target: 60–90 seconds per round. Total score under 9 minutes is excellent.
SCALING OPTIONS
Run → 250m Row, 1 min bike

Toes-to-Bar → V-Ups; knee raises; sit-ups

Burpee Box Overs → Step-overs; reduce height
COACH’S NOTES
Run: This is a sprint. Not a jog.

Toes-to-Bar: Move immediately off the run. Find rhythm fast.

Burpee box overs: Quick and clean. Land softly. Get over the box.

Rest: Take all 2:00. Lie on the floor if you need to. The rest is part of the workout.

Round 1 sets the standard. Every round after is a test of whether you can hold it.

Helen is one of CrossFit’s original Girl WODs.

Three rounds of running, swinging, and pulling. It appeared at the 2023 CrossFit Games. It has been a staple benchmark in boxes around the world for over two decades.

It looks manageable on paper. It isn’t.

The run sets the tone. The swings load the posterior chain when the lungs are already burning. The pull-ups finish each round on grip and upper body pulling — exactly when you want neither.

Three rounds. No breaks. Write down your time.

STIMULUS

This is a benchmark triplet across three modalities.

The run builds cardiovascular intensity before each set of swings. The swings demand hip drive and posterior chain strength. The pull-ups require upper body pulling when the grip is already compromised from the swings.

Elite target: Sub-9 minutes.
Intermediate target: 12–16 minutes.
If you’re over 20 minutes, scale the weight or the pull-ups.

COACH’S NOTES

Run: Controlled. Not a sprint. Save something for the swings.
Swings: Hip drive, not arm pull. Breathe at the top.
Pull-ups: Break early in round 1. A set of 7-5 beats chasing 12 unbroken and collapsing.

Round 1 sets the tone. Round 2 is honest. Round 3 is the test.

The hex press is not a movement you see every day.

Hold two dumbbells together vertically, lie on your back, and press them up while squeezing them together throughout the entire movement. The squeeze is the point — it activates the chest differently than a standard press and removes the shoulder stress that comes with a wide grip.

Pair that with 500 meters of rowing and 20 box step-ups per round and you have four rounds that tax the lungs, the chest, and the legs in sequence.

Nothing complicated. Just work.

STIMULUS

This is a pressing and conditioning workout with a leg finisher.

The row builds cardiovascular demand before you lie down. The hex press shifts to horizontal pressing — a pattern we haven’t touched all quarter. The step-ups close each round with a quad and glute demand that compounds across all four rounds.

Target: 18–24 minutes for most athletes.’

SCALING OPTIONS
Row → 400m Run, 1 min bike
Hex Press → Reduce weight; DB floor press
Step-Ups → Reduce height; bodyweight
Hex Press note: Lie on back, hold two DBs together vertically, press up while squeezing them together. If the floor is uncomfortable, use a bench.

COACH’S NOTES

Row: Build into it. Don’t sprint the first 500m.
Hex press: Squeeze throughout — not just at the top. That’s what makes it work.
Step-ups: Full hip extension at the top of every rep. Don’t cut range.

Rounds 3 and 4 are where this workout is decided.

WILLING TO HURT WEDNESDAY

A chipper is simple.
One pass through a list of movements. Descending reps. The finish line is visible from the start.

What makes this one hard is the sequence. Fifty swings load the posterior chain before you’ve touched anything else. Forty box jump overs ask for power when the hamstrings are already working. Thirty deadlifts return to the hinge when the back is starting to talk. Twenty pull-ups when the grip is gone. Ten burpees when everything is gone.

The reps get smaller. The effort required to complete them doesn’t.

Keep moving.

30 DB Deadlifts (50/35)
20 Pull-Ups

STIMULUS

This is a posterior chain and full body chipper.

The swings establish the hinge pattern and fatigue the hamstrings early. Jump overs add explosive demand. Deadlifts return to the hinge under accumulated fatigue. Pull-ups shift to upper body pulling when grip is already taxed. Burpees close it out — a full body finisher that requires nothing but will.

Target: 14–18 minutes for most athletes.

SCALING OPTIONS
DB Swings → Reduce weight; kettlebell
Box Jump Overs → Step-overs; reduce height
DB Deadlifts → Reduce weight
Pull-Ups → Ring rows; jumping pull-ups
Burpees → Step-back burpees

COACH’S NOTES

Swings: Find a rhythm early. Breathe at the top of each rep.
Jump overs: Steady cadence. Step down if your legs get sloppy.
Deadlifts: Flat back. Reset each rep if needed.
Pull-ups: Small sets. Nothing unbroken unless you’re very confident.
Burpees: Ten reps. Sprint them. You’re almost done.

The first three movements set up everything. Don’t blow up on the swings.

They’re a reunion.

Once a year, people from all over the world and every walk of life gather in one place, different countries, different careers, different stories, different reasons for starting.

But we all speak the same language.

Hard work.
Iron sharpens iron.

The Games are the pinnacle of iron sharpening iron.

The fittest on earth step onto the floor and push each other to places they couldn’t reach alone. The crowd feels it. The community feels it. And somewhere between the competition, the handshakes, the hugs, and the suffering together, you remember what makes this whole thing special.

Fitness brought us here. Faith brought us here. Hard work brought us here. Dedication, grit, passion, and discipline brought us here.

But the people are why we keep coming back.

We come to compete.
We come to celebrate.
We come to see old friends and make new ones while getting healthier.
We come to be reminded that there are people all over the world choosing to do hard things and become stronger because of it.
