Anxiety, panic, and dissociation pull attention out of the present moment, whether that looks like spiraling into "what if" thinking or feeling numb and disconnected from the body. The 5-4-3-2-1 method works by redirecting attention to the five senses, since the brain struggles to process real sensory input and spiral into catastrophic thinking at the same time. It's a small, repeatable way to signal safety to the nervous system and come back into the room when things start to feel too much or overwhelming.

Traditional deep breathing can feel abstract or difficult to practice, especially for neurodivergent individuals whose nervous systems often respond better to something they can see and touch at the same time. Rainbow breathing gives the breathing exercise a visual and tactile anchor by tracing the arc with your finger while breathing in on the way up and out on the way down. The movement itself becomes part of the regulation. If box breathing or counting breaths has never quite clicked, this is one more option worth trying.

Tip: Don't hesitate to get creative by creating something similar and creating soothing and/or grounding tactile experience using fabric or other materials, some of which might be visually stimulating as well.

When your feeling strong or intense emotions, the best approach is to bring your body down so your mind can do the same. This is where TIPP can be incredibly helpful. TIPP is a set of four coping tools for the moments when you're overwhelmed, panicking, or just can't relax.

Temperature β€” Briefly submerge or splash cold water on your face or hold an ice pack on your face or the back of your neck for a few seconds. While it sounds too simple, it triggers a reflex that calms your nervous system almost instantly. (Skip this one if you're pregnant or have a heart condition.)

Intense exercise β€” Jumping jacks, burpees, a fast walk, pushups, or anything that gets your heart rate up for a few minutes. It helps burn off the adrenaline that's already flooding your system.

Paced breathing (or deep breathing) β€” Slow your breath down and make your exhale longer than your inhale. Try in for 4, hold for 5, out for 6. It tells your body it's safe to relax.

Paired muscle relaxation β€” Tense a muscle group, like your fists, hold it, then let go and notice the difference. It's a quick way to release physical tension you might not even realize you're carrying.
