Station 3 of our Hyrox series- Back Pain Prevention During the HYROX Sled Pull 🚨

If your low back lights up during the sled pull, it’s usually NOT because the sled is “too heavy.” It’s because your spine is doing the job your core, glutes, and lats should be doing.

The HYROX sled pull punishes poor positioning — especially once fatigue kicks in. Common mistakes include excessive lumbar rounding, leaning too far back, and pulling with the arms instead of driving through the hips and core.

✅ Keys to protecting your back during sled pull:

• Brace your core BEFORE every pull
• Keep a neutral spine — chest tall, ribs down
• Use your lats + legs, not just your arms
• Maintain tension on the rope (avoid jerky yanks)
• Take short controlled steps backward
• Think “row the sled” instead of “curl the sled”
• Let your bodyweight work FOR you — don’t excessively lean back

A good cue:
👉 “Pull from the hips, stabilize through the core.”

Exercises that help:
✔️ Dead bugs with resistance
✔️ Bird dogs
✔️ Cat Camel or Cat Cow
✔️ Side plank rotations
✔️ Sled pull technique work under fatigue

Remember:

Continuing our Hyrox series for injury prevention, we have Station 2-the sled push.

Station 2 on HYROX can be brutal on the calves and Achilles with repeated sled pushes, transitions, and running volume. Prevention work matters.

✅ Eccentrics
Slow heel lowers help improve tendon capacity and resilience under load. Focus on controlled lowering for at least 5 seconds.

✅ Isometrics
Heavy calf holds can reduce tendon pain sensitivity and improve load tolerance. Great before training or during flare-ups.

✅ Soleus Strength
The soleus is the endurance engine of running. Bent-knee calf raises are key for handling HYROX fatigue and protecting the Achilles late in races.

Strong calves + resilient tendons = better performance and fewer setbacks. Don’t wait until the Achilles starts barking to train it!
